Desk Posture and Office Ergonomics: Prevent Neck and Back Pain at Work

Desk Posture and Office Ergonomics

If you spend most of your day at a desk, you’ve probably felt it that dull ache in your neck, tightness between your shoulders, or stiffness in your lower back by the end of the day.
These are some of the most common issues we see at Trilogy Physiotherapy in Sinnamon Park, and the good news is, most of them are preventable.

Why Desk Posture Matters

Your body isn’t designed to stay in one position for hours. Poor desk posture and workstation setup can cause:

  • Neck pain and tension headaches
  • Upper back and shoulder tightness
  • Lower back pain
  • Wrist and forearm strain
  • Reduced concentration and fatigue

Research shows that prolonged sitting increases spinal load and weakens postural muscles, leading to discomfort and musculoskeletal issues over time (O’Sullivan et al., 2012).

What Is an Ergonomic Workstation?

An ergonomic workstation is designed to fit you not the other way around. Small adjustments can make a big difference in reducing strain:

Chair Setup

  • Adjust seat height so your feet rest flat on the floor (or on a footrest).
  • Keep hips slightly higher than knees to maintain lumbar curve.
  • Use the backrest to support your lower back avoid leaning forward.

Desk and Screen Height

  • The top of your monitor should be at eye level.
  • Keep the screen about one arm’s length away.
  • Position your keyboard and mouse so your elbows stay at 90°.

Keyboard and Mouse Position

  • Keep wrists straight and relaxed.
  • Alternate between mouse and keyboard use to reduce repetitive strain.

Movement Breaks

Even with the perfect setup, movement is key. Aim for a 30-second stretch break every 30 minutes (Shariat et al., 2018).

Physiotherapy Tips to Reduce Desk Pain

At Trilogy Physiotherapy, we often combine hands-on treatment with corrective exercise and ergonomic education. Some simple habits that help:

1. Posture Checks

Set reminders to check in with your posture are your shoulders rounded or head forward? Reset by drawing your shoulder blades gently back and down.

2. Stretch and Strengthen

Try:

  • Chin tucks for deep neck flexors
  • Scapular retraction for upper back strength
  • Seated lumbar extensions every hour

3. Alternate Work Positions

If possible, use a sit-stand desk or take walking calls to vary your load.
